Why You Need Zinc: Benefits, Deficiency and Sources

It rarely makes headlines the way vitamin C or vitamin D do, yet zinc quietly runs a staggering share of the body's chemistry — and a surprising number of us don't get quite enough of it. Here are the zinc benefits the evidence actually supports, the zinc deficiency symptoms worth noticing, and where to get it from food before you reach for a bottle.

Why your body needs zinc

Zinc is an essential trace mineral: essential because your body can't function without it, and "trace" because you only need small amounts. Despite that, it's a genuine workhorse, acting as a helper (cofactor) for hundreds of enzymes and playing a part in an enormous range of processes — immune defence, wound healing, the synthesis of DNA and protein, cell growth and division, hormone regulation, and even your senses of taste and smell. Because the body has no dedicated way to store zinc, you need a steady supply from food, which is part of why shortfalls are more common than people expect.

Zinc and your immune system

If zinc is famous for anything, it's immunity. The case for zinc for immune system health starts with the immune cells themselves: it's essential for their development and normal function, in both your fast-acting innate defences and your slower, targeted adaptive response. When zinc runs low, those defences weaken — and this becomes especially important as we age, when zinc levels tend to drift down and immune function naturally declines.

A review of zinc and immunity found striking parallels between the immune changes of ageing and those of zinc deficiency — including reduced thymus activity and weaker responses to vaccination — and concluded that even marginal zinc deficiency, common in older adults, can impair immune function, while sensible supplementation can help restore it (Haase & Rink, 2009).

Zinc and the common cold

That immune role is behind zinc's best-known everyday use: shortening colds. The evidence here is genuinely encouraging, with an important caveat — it's specific to zinc lozenges that dissolve in the mouth, at a high enough dose, rather than ordinary swallowed tablets.

A meta-analysis of seven placebo-controlled trials found that high-dose zinc lozenges (over 75 mg/day) shortened the duration of the common cold by an average of 33%. Both zinc acetate and zinc gluconate helped, with no significant difference between the two salts (Hemilää, 2017).

Growth and development

Zinc's role in cell growth and division makes it especially critical during periods of rapid development — pregnancy, infancy and childhood — where deficiency is linked with stunted growth and greater susceptibility to infection. Requirements rise at exactly the times the body is building the most new tissue, which is why a shortfall does the most damage in the earliest years, and why it tends to show up as two problems at once: slower growth and more frequent illness.

A series of meta-analyses of preventive zinc supplementation in children found benefits for reducing illness and supporting healthy growth, particularly in children at risk of deficiency, underlining zinc's importance during development (Brown et al., 2009).

Beyond immunity: skin, hormones and the senses

Zinc's reach goes well past cold season. It's a mainstay of skin health — involved in collagen formation, oil-gland regulation and wound repair, which is why it features in acne treatments and healing creams. It supports healthy hair and nails, and a shortfall is a recognised cause of hair thinning and brittle nails. Zinc is also central to hormonal health: it is involved in the production and regulation of testosterone, often the first of the zinc benefits for men to be mentioned, and it contributes to male and female fertility alike. Even your senses depend on it: zinc is needed for the receptors behind taste and smell, so low levels can dull or distort both. And because it helps shield cells from oxidative damage, zinc feeds into the body's wider antioxidant defences, with growing interest in its role in eye health and healthy ageing.

There's a brain angle too. Zinc is concentrated in the brain and involved in the signalling between nerve cells, and researchers are actively exploring how zinc status relates to mood, memory and cognitive health across the lifespan — another reason a quiet, long-running shortfall is worth taking seriously rather than shrugging off.

Are you getting enough? Zinc deficiency symptoms and who is at risk

Severe zinc deficiency is rare in wealthy countries, but mild-to-moderate shortfalls are more common than you'd think — and easy to miss, because the signs (frequent minor infections, slow healing, dull skin, low appetite, altered taste) overlap with lots of other things. Some groups are more at risk: people with gut conditions that impair absorption, older adults, pregnant and breastfeeding women, and — importantly — vegetarians and vegans. Plant foods contain compounds called phytates that bind zinc and reduce how much you absorb, so plant-based eaters may need around 50% more than the standard recommendation.

Where to get it

The richest source by far is oysters, followed by other shellfish, red meat and poultry. Plant sources include pumpkin and other seeds, legumes, nuts, whole grains and tofu — useful, though the zinc in them is less readily absorbed because of those phytates (soaking, sprouting and fermenting can help). Because animal foods deliver more absorbable zinc, people eating little or no meat are the ones most likely to benefit from paying attention to intake, whether through carefully chosen foods or a supplement.

It is worth being clear about what to expect: the zinc supplements benefits people actually notice come from correcting a genuine shortfall, not from topping up an intake that was already adequate. If you do supplement, well-absorbed forms such as zinc citrate, gluconate or picolinate are common, and it's best taken with food to avoid nausea. Keep an eye on the total across your diet and any multivitamins, since it's easy to overshoot when several sources stack up.

Yes. Zinc has an upper limit (around 40 mg a day for adults from all sources), and consistently high doses can cause nausea and, over time, interfere with copper absorption. More is not better — aim to meet needs rather than mega-dose, and check with a professional before taking high-dose zinc long term.

How much zinc do you need?

Roughly 8 mg a day for adult women and 11 mg for adult men, with higher needs in pregnancy and breastfeeding, and about 50% more for those eating fully plant-based. Most people can meet this through diet, with supplements filling genuine gaps.

Does zinc help with skin and hair?

Yes — zinc supports collagen formation, wound healing and oil-gland regulation, which is why it's used for acne and skin repair, and low zinc is a known cause of hair thinning. Correcting a genuine shortfall helps; taking extra beyond your needs won't give hair or skin a bonus boost.
