If good sleep keeps slipping through your fingers despite your best efforts, the missing piece might be on your plate rather than in your bedtime routine.

The nutrient side of sleep

We usually blame poor sleep on stress, screens or caffeine — all real factors. But sleep is also a biochemical process, and the body needs specific nutrients to make the hormones and neurotransmitters that govern it. When those run low, sleep can suffer even when your habits are good.

The clearest illustration is melatonin, the hormone that tells the body night has arrived. It is built in several steps from tryptophan, an amino acid we get from food, which is converted first to serotonin and then to melatonin — and each of those steps depends on enzymes that need vitamin and mineral cofactors to work, magnesium, zinc and vitamin B6 among them. Something similar is true of GABA, the main calming signal in the brain. None of this means a nutrient is a sedative. It means the machinery of sleep is built from what you eat, and machinery short of a part tends to run less smoothly.

Two honest caveats belong right here, before anything else. The research on nutritional deficiencies and sleep is thinner and younger than the research on sleep habits, and much of it shows associations rather than cause. And the direction of the arrow is genuinely unclear in places: poor sleep changes appetite, food choices and the hormones that govern them, so a low nutrient level can be a consequence of bad nights as easily as a cause of them.

Magnesium deficiency and sleep

In a randomised controlled trial in older adults with insomnia, magnesium supplementation improved several measures of sleep, including sleep time and efficiency, compared with placebo (Abbasi et al., 2012).

Mechanically, magnesium sits on the calming side of the nervous system: it supports the receptors that dampen nerve activity and helps muscles relax after they contract, which is part of why a shortfall is associated with restlessness and night-time cramps as well as broken sleep. It is worth reading the trial above precisely, though. It was carried out in older adults who already had insomnia, and it showed improvement in that group — which is not the same as showing that magnesium improves sleep in someone who sleeps badly for other reasons and whose magnesium levels are fine.

Other nutrients that affect sleep

Several others matter. Low vitamin D has been linked with poorer sleep quality and shorter sleep. The B vitamins are needed to make sleep-regulating neurotransmitters and melatonin. Iron deficiency is associated with restless legs, which fragments sleep. And low calcium and zinc can play a part too. Often it's a combination rather than a single culprit — and deficiencies can quietly undermine the sleep hygiene we cover in sleep and immunity.

Why you can't work this out from your symptoms

It is tempting to read a list like that as a checklist and match yourself to an item. Please don't. Poor sleep looks much the same whatever is causing it, and the symptoms above overlap with a long list of ordinary explanations — stress, shift work, a new baby, pain, alcohol, an evening habit that crept in — and with conditions that need proper assessment, including sleep apnoea, thyroid problems, anaemia, depression and anxiety. Feeling tired is one of the least specific symptoms in medicine.

The practical route is duller and much more reliable. If you think a deficiency is plausible, a blood test arranged through your GP settles the question for iron, vitamin D and several others, and it also picks up things you would not have thought to look for. Guessing and then supplementing has two costs: you may take something you do not need, and you may spend months treating the wrong problem while the real one goes unexamined.

Habits still do most of the heavy lifting

Whatever your nutrient status, the fundamentals are what move the needle for most people, and they are worth getting straight before anything else. A consistent wake time anchors the body clock more effectively than a consistent bedtime. Daylight early in the day, ideally outdoors, strengthens that signal, and dim, warm light in the evening avoids working against it. Caffeine lingers for far longer than most people assume, so an afternoon coffee can still be present at bedtime. Alcohol is the great deceiver here: it shortens the time it takes to fall asleep and then fragments the second half of the night. A large, late meal, a hot bedroom and a phone within arm's reach all make things harder than they need to be.

Filling the gaps

Start with food: magnesium from greens, nuts and seeds; oily fish and sunlight for vitamin D; whole grains and legumes for B vitamins; and iron-rich foods if you're prone to low levels. When to see your doctor

Some things should go straight to a GP rather than to a supplement. Make an appointment if poor sleep has continued for several weeks and is affecting how you function during the day; if you have been told you snore heavily, gasp or stop breathing in your sleep; if you feel an overwhelming urge to move your legs in the evening; if you are sleepy enough during the day for it to be a risk while driving or at work; or if low mood or anxiety is part of the picture.
